Joe Warren, 39-year-old Greco-Roman Wrestling World Champion and multiple Bellator MMA World Champ has taken another step towards his goal to make the US Olympic Team with a 2-2 showing at the US National Wrestling Tournament in Las Vegas last Friday, dropping a close 4-2 match to the number one seed. The goal of this organization is to keep roads safe and accessible for cyclists, to encourage people to bike more often and more safely, to promote the health benefits of cycling, and to highlight cycling as a healthy and sustainable alternate transportation system for people of all ages. We help with all Santa Monica Spoke events and promotions and work closely with Cynthia to improve the bikeability of Santa Monica and the greater Los Angeles area as a whole.

5 Things All Cyclists Should Know

| Cycling is an amazing sport - not only can you increase your health and fitness, but it allows you to constantly change your scenery and training styles so you never get bored. However, it is easy for cyclists to get injured, these 5 "must-know" tips will put you at an advantage and help you avoid injury. |
Most cyclists just head out on the bike, and have to learn successful riding fundamentals the hard way: trial and many errors. Bonking, cramping, saddle sores, crashing, and overuse injuries, all await the uneducated cyclist who decides "to figure it out as I go along." Typically it takes new cyclists about four cycling seasons to identify and avoid all the calamities that will sabotage performance and enjoyment. However, with proper guidance and training, you can harness your unique physiology and learn to conquer the ailments that plague many cyclists. Athletes, in general, have an attitude of self-sufficiency and an independence streak, and that's good because when you are out on a long ride you have to be self-sufficient. However, failing to admit what you don't know will cost you.
In our experience those who learn from reading bits and pieces, or from a guy at the coffee shop, get incomplete or false information that will side track their acumen as a cyclist. As mentioned, this athlete can expect four cycling seasons before being able to perform consistently without mishap, if ever. Those who train with Science, on the other hand, get much closer to their goals in the first and second year of cycling. To enjoy your bicycle experience and reach your highest genetic potential as a cyclist, you need to trust the science and find those with real "rubber hits the road experience" to teach you how to avoid the common pitfalls. Not only have many "newbies" traveled on this journey before you, there are now over 4 decades of scientific research illuminating the best path to develop yourself as an aerobic athlete.
Here's 5-step Science Based Action Plan to Ensure your Cycling Enjoyment and Safety
1. Nutrition and Hydration
Hydration and nutrition play a huge role in the successful cycling experience. On the bike you will burn a lot of calories and sweat out a lot of fluids. You need to think about your hydration and nutrition needs before, during and after rides. Before a ride, be sure you are going into the workout well hydrated and fuel in the tank. The rule of thumb is to drink at least 16 ounces of water in the one or two hours before a ride and adjust from there for hot or humid weather. Be sure to have eaten a meal or snack two hours before as well.
On the bike, if you are going 60 minutes or less then 20oz of plain water will get you through the workout. If you are going longer than 60 minutes then a sports drink is appropriate with electrolytes in a 10 per cent carbohydrate solution. You need to consume 4-5oz every 15 minutes for a total of 20 oz. per every hour of riding. You will never be able to consume all the calories that you burn during a workout, nor should you try as it will result in gastro-intestinal distress, i.e. bloating, cramping and gas. Typically, if you consume 100 calories per hour in a gel, bar or natural food you will avoid the dreaded and dangerous bonk. This is when your muscles shut down because all the muscle fuel is spent and you will have difficulty making it home. You will need more for big days of climbing.
After rides there is a 30 minute window when your body is optimized to start replenishing fluids and calories. If you start the process in this 30 minute post ride period and then eat a meal within the next hour or so, total recovery of muscle energy supplies can be accomplished in 4 hours. If you miss this window you risk being hungry all day and not still not being recovered for your next ride. Drink fluids liberally until you feel satiated.
For peak performance, calculating your exact requirements is critical as small deficits in hydration and calories will affect performance drastically. This can be accomplished with metabolic testing which has become practical and affordable for the amateur cyclist over the last several years. VO2 testing and Resting Metabolic testing will provide an accurate snapshot of your personal physiology and help us map out an efficient nutrition and hydration plan to maximize your performance and weight management.
2. Body Position and Mechanics
Your body's position on the bike affects how you ride, how much power you can efficiently deliver to the pedals, and how comfortable you are while riding. Just because the salesman at the bike shop made a few adjustments to get you on your way doesn't mean you are set up correctly on your bike. How do you know if you need a professional bike fit? Discomfort on long rides is a good indicator that your bike is not set up to match your anatomy. Typically tightness or pain in the low back, neck or knees is the first indicator that something is not right. Pushing through pain is a certain path to a more long lasing injury that will prevent you from riding.

Strength Training For Cyclists
There is a common misconception that cyclists do not need to lift weights or just need to work the hamstrings and quads, but both opinions are misguided. The benefits of sport specific resistance training for cyclists are numerous and compelling for both injury prevention and performance enhancement. Whether professional cyclists lift weights or not is certainly not the criteria for the value of resistance training for recreational riders. Proper strength training, when performed with flexibility training, does not cause injury nor does it have to "bulk" you up or make you tight. When done properly, well-designed resistance training programs actually prevent injury, improve flexibility, increase speed, improve endurance, and increase longevity.
Additionally, all of us need to be concerned with the loss of bone mass as we age. While two out of 4 women will suffer a fracture related to Osteoporosis in their lifetime, one out every man will too. Likewise, the loss of muscle mass as we age (Sarcopenia) is a fact of life with far reaching implications. With less metabolically active muscle on our bodies, we burn less calories resulting in the insidious weight gain common in later life that becomes an unhealthy anchor and begets still more inactivity. These conditions can be prevented and/or delayed with resistance training. In our opinion, and supported by science, everyone needs to practice resistance training.
The main concerns we encounter with cyclists who want to incorporate strength training into their routine is that they do not have time, do not know what to do, how often to do it, and they have a fear of getting injured lifting weights. We understand and agree, there are dangers in the gym and a lack of science based knowledge among trainers and gym staff. Strength training for cyclists is not body building, it is not what you may have done in high school gym class or what is done in most gyms today. In fact you don't need a trainer or even a gym. A science-based program designed by an experienced physical therapist and instructed properly can be done without a trainer in your home or at the gym.
Workouts should first isolate and strengthen smaller, weaker muscles, tendons and ligaments surrounding each joint to create stability before moving on to the heavier compound or multi-joint exercises that we are most familiar with By doing this the joints (where two or more bones come together) will be able to move through a full range of motion while all the muscles, tendons, ligaments surrounding the joint will function in harmonic balance to keep bones properly aligned and prevent injury.
Well designed strength and flexibility programs have these characteristics:
- Focus on creating proper bio-mechanics in the key areas that are critical to riders
- Targets the areas of the human body that are inherently vulnerable to injury
- Address your personal mechanical deficiencies as determined by a physical therapy structural exam
- Achieves joint stability to assure the bones articulate properly at each joint before lifting heavier weights
- Follows the principles of Periodization Training to assure it is effective and sustainable
- Allows for adequate recovery between strength training sessions
- Trains one physiological attribute for long enough to create the desired adaptation and then varies

The Right Way To Stretch

Some experts say stretching before exercise helps performance and lessens injuries. But, believe it or not, others say stretching does the opposite.
Who's right?
Proponents point to people who can't afford to be wrong: Athletes.
The Clippers stretch before every game. And Meb Kelflezighi, an Olympic silver medalist and the 2014 Boston Marathon winner, stretches before every run.
"Stretching restores your tightened connective tissue to normal length and puts your joints in correct alignment. That lets you go faster and avoid injury," said physical therapist Robert Forster, founder of Phase IV performance lab in Santa Monica.
So what to make of studies that claim the opposite - that stretching actually takes the spring out of your step and puts joints at risk by over-loosening them?
Evidence can be traced back to two 2013 studies that found that extensive pre-exercise "static" stretching (in which stretches are held in a fixed position for a minute or so) done "cold" - without a warmup - hurt the performance of weight lifters and competitive athletes.
One of those two studies, published in the Journal of Strength and Conditioning Research, found that the maximum weight fit young men could hoist after static stretching versus after no stretching was 8.3% less. The other study, published in the Scandinavian Journal of Medicine and Science in Sports, found an overall strength decline in some athletes who used stretching as their only warmup. It concluded that static stretching should not be used as the sole warmup activity.

At mile 21, the middle of a long, curved hill, I found myself looking over and seeing runners dropping like flies with cramped quads, aching calves, and tightened hamstrings. While I may have said these words through tears, I said aloud 'Thank you Ron and thank you Forster Physical Therapy.' "After a tough beginning to the cross-country season - full of injuries and health issues, Marina, my 15-year-old daughter, needed someone to put her back together. We were referred to Phase IV and after the initial evaluation, the staff provided Marina with a program that was easy to follow and fit into her high school track schedule. Marina's program included diet, strengthening, stretching, and form. Marina learned to use her heart rate as a guide for her training and ultimately ran injury-free in the 1600m, 800m, and 4X400 relay. Joe Warren, 39 year old Greco-Roman Wrestling World Champion and multiple Bellator MMA World Champ has taken another step towards his goal to make the US Olympic Team with a 2-2 showing at the US National Wrestling Tournament in Las Vegas last Friday dropping a close 4-2 match to the number one seed. Joe's next MMA fight is March 4th, 2016 against Darrion Caldwell

In her division (age 35-39) she placed 19th out of 444, placing her in the top 4% of all finishers for her age division.

- Cindy Tilbury - 2015 Peggy Steding Female Age Group Award in Racquetball - won first place in the 55+ and second place in the 55+ Mixed Doubles divisions at the IRF World Senior Racquetball Championships.
