5 Final Training Tips for the Marathon
| There are just 2 weeks until the LA Marathon but it is not too late to make some important changes that will make a huge difference on race day. |
1. Taper your training workload. If you've been training successfully so far, it's better to be fully recovered than to sneak in more workouts that will only leave you fatigued for race day. Your last long run, which should approach 18 miles or more, should be done by now, and your fitness gains from that run are being realized now. Your training for the next 2 weeks should allow your body to recover fully and reap the fitness gains from the last long-run. Be sure to be well rested for race day.
Now, just 2 weeks from race day, your weekly mileage should drop by 50% this week, and to 25% next week. Your last few weeks of training should include 3 short, easy recovery workouts per week and one workout with some "speed play" to peak your strength and power. These include increasing your pace for a mile at a time during your last few runs.
2. Work on your running mechanics. It's never too late to improve mechanics and your economy of motion. Many runners have taken the "don't change anything in the last few weeks" mantra too far. The mantra should be "don't change anything that has worked well in your training, but work like heck to fix the things that aren't working."
If you have been fighting an injury, the single best strategy you can adopt in hopes of a pain-free race is to optimize your running mechanics. It's never too late to make the RIGHT change.
You CAN improve your running mechanics in last weeks of training by focusing on these three form cues in all your remaining workouts:
Arm swing: Elbows should be bent slightly less than a right angle, and remain at this angle throughout the arc of the arm swing. All movement should be hinged at the shoulder as you swing your arms vertically at your sides and not across your body. Think about scraping the ground with your elbows to keep from raising your shoulders towards your ears. When you get tired, pump your arms and it will keep your legs moving better. It's how the body is wired.
Knee rise: Focus on initiating your leg swing with your knees. By lifting your knees a bit higher than usual it sets up a proper foot strike.
Increase stride frequency: Count your steps while running, preferably on a treadmill with a visible time display. Count each foot strike for 10 seconds. The goal is to get as close as possible to 30 steps every 10 seconds. After a 10 minute warm-up, increase your step frequency for one minute at a time without increasing your pace or treadmill speed. Then go back to your "old" style and recover for one to two minutes and repeat. Work up to 30 steps every ten seconds, at first it will feel choppy and inefficient but as your nervous system adjusts it will get smoother and you will spare valuable energy that you will need at the end of the race.

Tapering For The LA Marathon: Recovery And Peak
With only two weeks left before the 2016 Skechers L.A. Marathon, all competitors should now be in final preparations for race day. With the last long run completed, now it's time to taper your workouts and let your fitness evolve. But contrary to popular belief, the taper period is not just for recovery. The goals of the taper period are actually two-fold: to allow for full recovery, and to sharpen your fitness.
The first week of the taper is to allow for full recovery from the last fitness building block of workouts - specifically, the last long run. The second week of the taper is to take your newfound fitness out for a spin, and test all the high gears. This will push your fitness up even further. The key to these workouts is to perform them in a completely recovered state, and keep them short. After each workout, you need to recover completely before moving on to the next one.
So instead of your key workouts being every 48 hours, as they were in the earlier training periods, you now will provide more time for recovery and allow 72 hours between challenging workouts. Light recovery workouts between the short, hard efforts will help. These can be easy runs or short workouts on a stationary bike or elliptical machine. Swimming and water running are also good for recovery.
The week of the race, with your training loads further reduced, you need to put that extra energy into recovery tactics. Start with at least eight hours of sleep each night, keep your days short, and get off your feet. Stretch every day (even if you don't work out), and focus on the tight and problematic areas with use of the Forster Edition Addaday foam roller, massage sticks, and other recovery tools. Follow these efforts with icing sore and tight areas for 20 minutes every night. Ice baths are very effective for recovery, and will help you rebuild fresh legs.
If you are experiencing pain, you must actively seek a resolution. Rest alone does not fix running injuries. You have plenty of time to address the mechanical deviations that caused your injury. It's best to arrive at the starting line healthy but with a little less fitness, than to arrive injured because you ran through pain. Cross training will deliver the same fitness value in the last few weeks of training as running, and may spare your injury from worsening.
Please contact us at 310-656-8600 for a complementary injury evaluation. It's not too late to get back on track and finish the race in good form.
Call Phase IV at 310-582-8212 or e-mail to schedule your complimentary Health & Performance consultation with an expert exercise physiologist to learn more about our programs and how we can help you meet or beat any athletic goal.

The Best Abs Exercises You've Never Seen Before
13 Top Trainers Share Their Most Creative, Crazy-Effective Core Moves
| The "Dead Bug" is not only safe, but it is one of the most effective ab and core strengthening exercises that can be done by people of all ages and abilities. |
Dead Bug
Physical therapist Robert Forster, who works with many Olympic athletes, swears by this abs exercise. "It looks simple but it's quite taxing, and most importantly, it's safe for everyone! It works for my student athletes as young as nine or 10 years old, my elderly patients with osteoporosis, as well as my Olympic gold medalists," he says. Grab and pair of dumbbells (start lighter and gradually increase your weight when you feel ready) and lie face up with your knees bent at 90 degrees, feet touching the floor. Brace your abs in tight to your back as you lift your right leg up (still bent at 90 degrees) above your hip and reach your left arm overhead, palm facing in (your right arm is extended down by your side, just above the floor, palm facing in). Quickly switch your arms and legs, raising your right arm overhead and lowering your left down by your side, and lowering your right foot to the floor and lifting your left leg. That's one rep. Exhale every time you switch sides, keeping your abs braced in tight the entire time. Do 2 sets of 10 reps.

Don't let an old injury keep you from enjoying races, morning runs, or attaining fitness goals. In the first part of Healthy Running Step by Step, authors Robert Forster, PT and Roy M. Wallack recommend the best training based on your fitness goals, including strength training, cross training, sprints, yoga, and plenty of rest. Part two goes a step further from other books by addressing the most modern methods of treatment -- including current studies on the amount of rest required, new and controversial surgical operations and injections, the newest and most effective gear, and barefoot/minimalist running as a form of healing. If you are recovering from an injury or want to prevent becoming injured in the first place, Healthy Running Step by Step is a must-have guide.

Phase IV Athlete Testimonials |
Phase IV Scientific Health and Performance Center and Forster Physical Therapy work with people of all ages and abilities - helping them reach their full genetic potential and achieve injury-free peak performance. We strive to help everyone accomplish their health and fitness goals, regardless of how far away they may seem. We have helped thousands of athletes meet or beat their goals, and nothing is more rewarding to our team of Exercise Physiologists and Physical Therapists than seeing someone's goals realized. Here are what some of our clients have to say about their experience at Phase IV and Forster Physical Therapy:-
"I had this crazy dream of completing a marathon and quickly into my training; I realized I would need help with making this dream a reality. Today, as a marathon finisher, I cannot thank you enough for all the support in making sure my body was ready to hit the pavement for 26.2 miles and cross the finish line injury free. At mile 21, the middle of a long, curved hill, I found myself looking over and seeing runners dropping like flies with cramped quads, aching calves, and tightened hamstrings. While I may have said these words through tears, I said aloud 'Thank you Ron and thank you Forster Physical Therapy.' If it were not for your expertise, commitment to your patients, and passion for making people feel better than when they walked in, I would have been the person at mile 21 needing the medic. Thank you again for helping me make my dream a reality - completing a marathon injury-free!"
-Whitney Gaglio
-
"After a tough beginning to the cross-country season - full of injuries and health issues, Marina, my 15-year-old daughter, needed someone to put her back together. We were referred to Phase IV and after the initial evaluation, the staff provided Marina with a program that was easy to follow and fit into her high school track schedule. Marina's program included diet, strengthening, stretching, and form. Marina learned to use her heart rate as a guide for her training and ultimately ran injury-free in the 1600m, 800m, and 4X400 relay. She not only ran her personal best in track but also is leaving track healthy and looking forward to being the newly appointed cross-country team captain in the Fall."
- Lisa MacDonald - Mother of Marina Praet, 15, Phase IV Athlete and Success Story
-
"Tracy helped me by creating a nutrition and exercise program that allowed me to perform better while racing. Interestingly, I am running less that I would have on my own and getting better time and placement results. The prescribed mix of weight training exercises, intervals, recovery, and focus on heart rate has helped me to improve. I am excited to continue reaching my goals with Phase IV."
- Nicole Elmes - Finisher of the 2015 "America's Best Half Marathon" with the following finishing times and accomplishments:
Race total time: 1:47
Pace: 8:12
Overall place: 389 out of 5021 (top 7%)
Sex place: 113 out of 2576 (top 4%)
Division (35 - 39) place: 19 out of 444 (top 4%).
