| Training for a marathon is a lot of hard work - but you might not know that a lot of that work needs to be spent on recovery! The best runners know that it is those who work just as hard on recovery as they do on training that perform the best. |
Healthy Running and the Science of Recovery
Training for a marathon can be the path to a stronger, fitter, and healthier you. With a disciplined approach to a structured training plan, you can expect to improve your cardiovascular health, strengthen your muscles, tendons and bones, reduce body fat, and (with smart nutrition) look better and arrive at your ideal body weight. This is path to marathon health and fitness is not, however, a straight line.
It is important to understand that this training requires a lot of work, and at first, all that work challenges your health before it builds you stronger. There is a critical work/recovery ratio to your training. Your training will increase some weeks and decrease in others. With progressively longer runs, there will be weeks of higher mileage, followed by "recovery" weeks of reduced mileage. This is because you don't become stronger during a workout; workouts actually break your body down. It is only during the recovery period that your body heals, and your fitness and health improve.
The progressive loading of stress on your body, interrupted by recovery periods of less stress, is how your body grows stronger, and therefore this is the structure of all science based fitness training. This adaptation process can be helped or hindered by what you do before, after, and between your workouts. Neglect the recovery component of your training and risk injury, over training, and illness. The key to healthy running is to work just as hard at recovery as you do your workouts. Our Phase IV elite athletes spend half of all training hours on recovery.
There is nothing passive about recovery. Recovery strategies begin even before your workout. Stretching, self massage, along with a pre-workout warm up, all reduce the amount of stress one suffers during a workout. After workouts, a bit of a cool down, a quick stretch, and a few minutes of self massage helps us recover faster so we can be ready for the next workout. If you don't have time to stretch and do a short warm up and cool down, you don't have time to workout.
Active recovery between marathon training days is critical to your ability to adapt to the stress of training. A short duration, low-intensity bout of exercise - like a quick walk, swim, or cycle - does your body more good than complete rest alone. Active recovery workouts are like a self-cleaning oven; turn up the heat for a short period and burn out the residue of your last workout. Blood flow increases, muscle and tendon stiffness fades, hormones are released and your recovery is in hyper drive!

Anatomy of a Running Injury

| The damage caused by overuse can often take days, weeks, or even months to develop into painful symptoms. However, by the time these symptoms arise, the injury has already developed, and there is often irreparable or permanent joint damage. To prevent overtraining injuries, recovery is key - in fact, it is the most important part of training! |
CHRONIC INFLAMMATION, INCOMPLETE HEALING, AND LACK OF RECOVERY
Unless you fall down and break a bone or step wrong and sprain your ankle, the vast majority of running injuries you are likely to suffer are overuse injuries. Overuse injuries occur when we outpace our body's ability to adapt to the stress of training. The micro-trauma suffered by the tissues during training, which would normally heal and make us stronger with adequate recovery, instead builds into a macro- trauma when your training plan allows back-to-back hard days and too many weeks of high intensity training.
By the time pain arises, the typical overuse injury may be weeks or months in the making. The injured tissue most likely had been struggling to heal for quite some time, but the repetitive stress of running stalled the healing process.
The chain of physiological events that is put in motion to repair the damaged tissues begins with the inflammatory response. This is a characteristic reaction set in motion to first clean up the debris of the damaged cells and then begin the healing of the injured area with scar tissue.
These events are repeated throughout your body every time you run, and they go unnoticed if your training is progressive and designed with built-in time for recovery-and that means several recovery days every week, a recovery week every month, and some time off every year. You see, when your workouts are too frequent, or too hard, and go on for too long and without meaningful variation or enough time provided for recovery, the body struggles to stay ahead of the stress. If the healing process from the microtrauma is incomplete and the scar tissue has not matured enough to withstand the stress of your next workout, it gets broken down and the process starts all over again.

Nutrition for Marathoners - The New Diet Rules for Runners

Our knowledge of food and diet is rapidly growing and changing. Some of the old rules that were long accepted as gospel have been turned on their head in recent years, such as "carbo-loading"-ingesting a great pile of carbohydrates the night before a big workout or an event to "pack" the muscles with glycogen fuel. It has long been a tradition in the endurance world. But it's wrong. Here's the correct eating strategy:
1. Avoid processed carbs. They prevent use of fats, spike insulin, and cause inflammation.
Processed carbohydrates include bread, pasta, rice, crackers, baked goods, and other sweets. (See "Wean Yourself Off Wheat: For Many Reasons, You're Better Off without Your Daily Bread" on pages 94-95 on the particular problems with wheat.) Processed carbs are dangerous for three reasons:
* Carbs stop fat use. Carbohydrates in your diet are counterproductive in your effort to improve fat utilization. If you put carbs in your tank, your body will reach for them as fuel before it
reaches for fat to make energy for workouts and daily living.
* Carbs spike your insulin and put you to sleep. Example: If you eat a big bowl of pasta, the large insulin spike opens the cell windows and transports the carbs into the cells quickly, removing them from the bloodstream. That makes you sleepy or causes you to crave a sugar fix or caffeine to pick you up.
* Carbs create inflammation in the gut, keeping you chronically inflamed and bloated. Inflammation in the body produces excessive cholesterol. You will learn that saturated fat is not killing us; it's the carbohydrates that do that.
2. Don't eat carbs alone.
Dilute and delay the quick absorption of processed carbs and sugars by always eating them with a protein-such as peanut butter on rice crackers. Eat fruit only after meals containing protein. This mixture is one reason why the Mediterranean diet is so effective: It includes combinations of carbs and protein eaten together.
3. Don't fear fat-love it.
Recent research has exposed the big lie propagated by medical and nutritional science over the last 50 years: that dietary fat is making us fat, ruining our heart and blood vessels, and destroying our health. In fact, the opposite is true. Processed whole grains, the very food that we've been told is at the core of a healthy diet, is what is killing us.

Economy of motion In the 30 years Robert Forster has practiced sports physical therapy in Santa Monica, Calif., he has treated world record holders, injured athletes and grandmothers recovering from hip surgery. "Our bodies have evolved to run," said Forster by telephone from London, where he was working with the U.S. Olympic Track and Field team. "Our tree-dwelling ancestors had shorter legs, longer arms and shorter feet. The body actually changed to be effective at running. But we lost our ability to co-opt that economy of motion." Forster said the current physical capacity of the average Western civilian is about 10 percent of what is possible. "Some people can run 100 miles in a day," he said. The most common running mistake he sees involves stride length, or the distance of the foot on the ground. "Everyone is over striding," he explained. "You want to land under your center of gravity, or as close to it as possible. We tend to take too few steps per minute. Less time on the ground would take care of a lot of problems." For the runner seeking greater efficiency, Forster prefers a series of running-related drills - among them arm swings that target the pendulum-like motion and knee-high drills, which he described as prancing "like a Clydesdale horse."
