Phase IV Science-Based Tips for Runners

Running mechanics can make or break a marathon season.  Becoming injured while training, from overtraining or any other injury can take a serious toll on a marathon season, so being fully prepared and training with the power of science is the key to making your marathon training and season count, by reaching your peak level of fitness, injury free.

Becoming the efficient running machine that evolution has intended requires a sound strength & flexibility program, proper nutrition and hydration, an understanding of a few simple laws of physics and the mechanical drills that create the efficient movement patterns of champion runners.  Improper running technique results in an inefficient use of energy stores and is the number one reason people "hit the wall" and wind up walking the last several miles of the marathon!

Some simple laws of physics govern running Mechanics.  Human locomotion is a cyclic repetition of extremity movement performed to transport the body from one place to the other with the least amount of energy expenditure. An evolutionary breakthrough occurring 2 million years ago allowed humans to run long distances in search of food. With the changes in body type from ape-like tree dwelling creatures to the way we look today included an efficiency of movement that improved chances of survival.

It is now clear that the ability to travel long distances economically in competition for food is the key trait that forever separated humans from our predecessors and destined us to succeed like no other species to dominate the planet.  We were born to run and have many features and specializations that permit us to run well.  However our sedentary lifestyle has robbed our bodies of the strength necessary to exploit built in efficiencies.  It takes specific training to maximize our potential for efficient and economical long distance running.

You can reach your genetic running potential through better mechanics, the right nutrition and hydration and proper stretching techniques.  Following the simple tips below will greatly improve your running performance.

ABC's of Running Mechanics: It is never too late to improve mechanics and your economy of motion. In your last weeks of training focus on these three mechanical cues:

A) Arm Swing: The elbows should be bent slightly LESS than a right angle. Swing the arms at your sides; all movement is hinged at the shoulder. Do not open and close the elbow joint. Think about scraping the ground with your elbows to keep from raising your shoulders towards your ears.

B) Knee Rise: Think about leading your leg swing with your knees and lifting them a bit more than usual.

C) Increase Stride Frequency: Count your steps while running, preferably on a treadmill with the time display visible. Count each foot strike for ten seconds.  The goal is to get close as possible to 30 steps every ten seconds. After a ten-minute warm up increase your step frequency for one minute at a time without increasing your pace or the speed of the treadmill.  Then go back to your "old" style and recover for a minute or two and repeat throughout the workout.

Phase IV Healthy Aging Series: How Getting Strong Can Keep You Healthy

By Aishea Maas

We are bombarded with research demonstrating that exercise and an active lifestyle are the keys to maintaining good health as we age. And we now know that getting fit by 50 can even reverse some diseases more effectively than drug therapy. The evidence is compelling: obesity, digestive disorders, heart conditions, vascular disease, blood sugar problems and diabetes - and even some cancers - have been shown to improve or be prevented with regular sustained (aerobic) movement.
But what does that mean for you? How do you create an active lifestyle as you get older?" What are the levels of activity needed to get these benefits? And how do we do it without exhausting or injuring ourselves and causing other kinds of problems?

Science has those answers. And at Phase IV, science is at the core of every program we offer. For instance did you know that without balancing aerobic workouts with strength training workouts, you miss out on an integral ingredient of overall health and fitness? Scientific research shows us the need for weight training as a critical component of every health and fitness program we create for our clients. When you consider that bone density and muscle mass peak for us at age 25, you are never too young or too old to focus on putting more bone and muscle in the "bank" with a smart resistance training program because we are all losing lean body tissue as we age.

Think about it. Strength training makes sense to improve joint mechanics and to protect joints from the normal wear and tear of daily activities and fitness movements. Strength training is the key to assure you can stay healthy enough to keep exercising. Once the joints are protected from injury, we use resistance to create and maintain muscle mass and bone health, but the benefits don't stop there.   So, take a look at the detailed Harvard study below and then give us a call to get a free consultation about how to get started, or re-energized on the road to your best health. The best time to start is always now.

Strength Training Builds More Than Muscles
Harvard Health Publications, Harvard Medical School - 3/6/12
Most of us know that strength training (with free weights, weight machines, or resistance bands) can help build and maintain muscle mass and strength. What many of us don't know is that strong muscles lead to strong bones. And strong bones can help minimize the risk of fracture due to osteoporosis.

Phase IV Athlete Testimonials
Phase IV Scientific Health and Performance Center and Forster Physical Therapy work with people of all ages and abilities - helping them reach their full genetic potential and achieve injury-free peak performance.  We strive to help everyone accomplish their health and fitness goals, regardless of how far away they may seem. We have helped thousands of athletes meet or beat their goals, and nothing is more rewarding to our team of Exercise Physiologists and Physical Therapists than seeing someone's goals realized.

Here are what some of our clients have to say about their experience at Phase IV and Forster Physical Therapy:
  • "I had this crazy dream of completing a marathon and quickly into my training; I realized I would need help with making this dream a reality. Today, as a marathon finisher, I cannot thank you enough for all the support in making sure my body was ready to hit the pavement for 26.2 miles and cross the finish line injury free.  At mile 21, the middle of a long, curved hill, I found myself looking over and seeing runners dropping like flies with cramped quads, aching calves, and tightened hamstrings. While I may have said these words through tears, I said aloud 'Thank you Ron and thank you Forster Physical Therapy.' If it were not for your expertise, commitment to your patients, and passion for making people feel better than when they walked in, I would have been the person at mile 21 needing the medic.  Thank you again for helping me make my dream a reality - completing a marathon injury-free!"
    -Whitney Gaglio
  •  "After a tough beginning to the cross-country season - full of injuries and health issues, Marina, my 15-year-old daughter, needed someone to put her back together. We were referred to Phase IV and after the initial evaluation, the staff provided Marina with a program that was easy to follow and fit into her high school track schedule. Marina's program included diet, strengthening, stretching, and form. Marina learned to use her heart rate as a guide for her training and ultimately ran injury-free in the 1600m, 800m, and 4X400 relay.  She not only ran her personal best in track but also is leaving track healthy and looking forward to being the newly appointed cross-country team captain in the Fall."
    - Lisa MacDonald - Mother of Marina Praet, 15, Phase IV Athlete and Success Story
  • "Tracy helped me by creating a nutrition and exercise program that allowed me to perform better while racing.  Interestingly, I am running less that I would have on my own and getting better time and placement results.  The prescribed mix of weight training exercises, intervals, recovery, and focus on heart rate has helped me to improve.  I am excited to continue reaching my goals with Phase IV."
    - Nicole Elmes - Finisher of the 2015 "America's Best Half Marathon" with the following finishing times and accomplishments:
    Race total time:  1:47
    Pace: 8:12
Overall place:  389 out of 5021 (top 7%)
Sex place: 113 out of 2576 (top 4%)
    Division (35 - 39) place: 19 out of 444 (top 4%).
