Message from the CEO
| A healthy nutrition and hydration program is essential to any training plan. Learn more about the Mediterranean diet and why it works in Healthy Running Step by Step and this week's feature article. |
The Mediterranean Diet
Research has repeatedly proven that the best, most sustainable, and healthiest diet is one that is "Mediterranean" in nature. That is, the foods are natural, whole, and come from close to the earth. Fish, red meat, nuts, legumes, and minimally processed grains, sugars, and carbs all define the Mediterranean diet. High in protein and healthy fats, the foods associated with this diet have a low glycemic index (GI) and therefore take longer for your body to break down and use as energy. The low-GI foods "help to balance blood sugar, lower insulin requirements, reduce body fat, decrease blood pressure, improve immune system function, promote longevity, and generally enhance well-being" (Healthy Running Step by Step, 81).
Many people find the science behind the Mediterranean diet to be counter-intuitive - how can a diet reduce body fat, when one of its main proponents is eating fats like olive oil, nuts, legumes, and fatty vegetables like avocado? The secret behind how the Mediterranean diet works lies in how your body processes these healthy fats, versus how it handles unhealthy, energy-depleting fats like synthetic oils and over-processed grains and fats. By consuming regular "doses" of healthy fats like those found in olive oil, almonds, and avocados, your body is trained to expect these nutrients, and therefore your cells learn to function on a higher level, increasing your metabolism as well as your body's ability to adapt to the stresses that occur throughout the day.

Mediterranean diet plus olive oil or nuts associated with improved cognitive function: The JAMA Network Journals
| A "Mediterranean" diet - one high in healthy fats and omega-3s is the most sustainable nutrition plan as it sources close-to-the-earth foods with legumes, and naturally occurring fats to get your body the healthy energy it needs to function at its highest level |
Supplementing the plant-based Mediterranean diet with antioxidant-rich extra virgin olive oil or mixed nuts was associated with improved cognitive function in a study of older adults in Spain but the authors warn more investigation is needed, according to an article published online by JAMA Internal Medicine.
Emerging evidence suggests associations between dietary habits and cognitive performance. Oxidative stress (the body's inability to appropriately detoxify itself) has long been considered to play a major role in cognitive decline. Previous research suggests following a Mediterranean diet may relate to better cognitive function and a lower risk of dementia. However, the observational studies that have examined these associations have limitations, according to the study background.
Emilio Ros, M.D., Ph.D., of the Institut d'Investigacions Biomediques August Pi Sunyer, Hospital Clinic, Barcelona, and Ciber Fisiopatología de la Obesidad y Nutrición (CIBEROBN), Instituto de Salud Carlos III, Madrid, and coauthors compared a Mediterranean diet supplemented with olive oil or nuts with a low-fat control diet.
The randomized clinical trial included 447 cognitively healthy volunteers (223 were women; average age was nearly 67 years) who were at high cardiovascular risk and were enrolled in the Prevencion con Dieta Mediterranea nutrition intervention.
Of the participants, 155 individuals were assigned to supplement a Mediterranean diet with one liter of extra virgin olive oil per week; 147 were assigned to supplement a Mediterranean diet with 30 grams per day of a mix of walnuts, hazelnuts and almonds; and 145 individuals were assigned to follow a low-fat control diet.

The Skinny on Dietary Fats
by Holly Perry
Eating a low-fat diet has been the mantra for healthful eating for decades. Touted as a way to lose weight and prevent or control heart disease and other chronic conditions, it is well established that dietary fat is more calorically dense than protein or carbohydrates.
In fact, each gram of fat consumed provides more than twice as many calories as a gram of protein or carbohydrate. Applying the Caloric Balance Theory, people looking to shed body fat have naturally held onto the idea that we should avoid eating dietary fat, and choose less calorically dense foods instead. However, it is important to think about nutritive calories vs. empty calories when applying this theory.
Why hasn't cutting fat from the diet paid off as expected? Detailed research shows that the total amount of fat in the diet is not really linked with weight or disease. In fact, you should be sure to include it into each meal. What really matters is the type of fat in the diet. Bad fats increase the risk for certain diseases, and good fats are essential to your energy intake and overall health.
Good fats vs. Bad Fats
The Good
With all the confusing news about fats, you might think it is easier to avoid them altogether - but this is not so. The good fats, including monounsaturated and polyunsaturated, can actually help reduce your risk of heart disease and lower your LDL (bad) cholesterol. In addition, you may be surprised as to what is considered a good fat. For example, monounsaturated fat, the healthiest fat, can be found at higher levels in:
- Olives
- Nuts like almonds and pistachios
- Avocados
Polyunsaturated fats are also important to your diet, especially those that contain omega-3 fatty acids (omega-3s), which may decrease your risk of coronary artery disease, may protect against irregular heartbeats, and help lower blood pressure. Polyunsaturated fats are found at higher levels in:
- Salmon, trout, and herring (high in omega-3s)
- Walnuts and sunflower seeds
